Heart rate zones explained: a practical guide
Heart rate zones translate beats per minute into effort. Here is what each of the five zones is for, how to set yours, and why the chart is only a guide.

You are halfway up a hill when your watch buzzes. The number is climbing, your breathing is getting louder, and the display slaps a zone label on the effort. It is easy to read that label like a grade, as if Zone 4 automatically beats Zone 2.
It doesn't. A heart rate zone is a translation tool. It turns beats per minute into a rough description of how hard your cardiovascular system is working. The useful question isn't “How do I stay in the highest zone?” It is “What kind of effort am I doing, and does it match my goal today?”
What heart rate zones actually tell you
Your watch can show the same pulse during two different workouts while the efforts feel nothing alike. Zones add context to that raw reading. They relate beats per minute to your own maximum and resting heart rates, so a number that feels moderate for one person can feel demanding for another.
Broad public-health guidance puts roughly 50% to 70% of maximum heart rate in moderate-intensity work and 70% to 85% in vigorous activity. Those ranges give you a practical starting point for walking, cycling, running, and intervals. They are population averages, not personal measurements.
If your watch reports 60% of your estimated maximum, the effort usually sits in a moderate aerobic range. At 80% of maximum it is generally vigorous and may fit a harder conditioning block. The label can guide one small decision: hold this pace, back off, or save your legs for the next interval.
Why the same number can feel different
Two people can climb the same hill while their bodies do different work. Someone with a lower maximum heart rate hits a high relative intensity sooner. Someone with a higher maximum can find the same displayed beats per minute more manageable. Their watches might read similar numbers even though the strain is not.
Percentages give you a personal frame instead of treating one beats-per-minute chart as universal. That frame gets shaky when the estimated maximum is wrong, which happens often with simple formulas. Heart rate reserve, which is covered further down, folds in your resting heart rate and gives more individual context.

These bands are a common convention, not permanent biological borders. Different charts draw the lines in slightly different places, so the effort each zone represents matters more than the exact label. Pair the chart with your breathing and the session purpose, and the numbers start earning their keep.
The five zones and what each one does
The five-zone model runs from very light activity up to near-maximal work. The labels are less important than the effort behind them, so read each zone as a description of what your body is doing, not as a score to chase.
Zone 1
Zone 1 is very light. You can speak in full sentences, breathe without strain, and finish feeling better than when you started. A gentle walk, easy spinning, or a warm-up and cool-down usually lives here. Your circulation is active while the cardiovascular demand stays low, which makes this the right place for recovery days.
Zone 2
Zone 2 feels easy enough for a real conversation, though you are clearly exercising. A brisk walk, a relaxed ride, or a steady jog can fit here depending on your fitness. This is the range most people mean when they talk about building an aerobic base, and you can spend meaningful time in it without the sharp fatigue that comes with harder work.
Zone 3
Zone 3 is moderate and controlled, but conversation gets clipped. You can hold the effort, yet you are no longer casually chatting. Steady tempo runs, sustained cycling, and purposeful uphill walking tend to land here. It is useful conditioning that many people abuse, because it is easy to let every session drift into this gray middle.
Zone 4
Zone 4 feels hard. Breathing is deep and forceful, and you might only manage short phrases. You can sustain it for a limited block, not for a whole easy workout. Threshold intervals, demanding climbs, and race-pace segments live here, and the recovery cost is real, so respect it.
Zone 5
Zone 5 is near-maximal. Talking is off the table, and the effort usually arrives in short intervals rather than long continuous stretches. Sprints, hard hill repeats, and VO2-max sessions belong here. This zone sharpens speed and high-end capacity, but more intensity is not automatically more progress.
How to calculate your own zones
One caveat before the math. Some heart medications, including beta-blockers, lower your heart rate and blunt how much it climbs with effort, so formula-based zones can read well off. The same goes if you have a heart condition or are coming back from a long layoff. Talk to your doctor about safe targets before you lean on the numbers below.
Most calculations start with maximum heart rate. The familiar shortcut is 220 minus age, which many watches and gym machines use. It is easy to apply and treats a population average as if it were your personal ceiling. A commonly cited alternative, roughly 208 minus 0.7 times age, tends to fit older adults a little better. Neither one measures your maximum directly. They are starting points.
The simple percentage method
If your estimated maximum is 180 beats per minute, a 60% boundary is 180 multiplied by 0.60, which lands at 108 beats per minute. This is quick to set up and easy to live with. It is also limited, because it ignores resting heart rate. Two people with the same estimated maximum can have very different resting values and different usable ranges.
The Karvonen method
Heart rate reserve closes that gap. The formula is your resting heart rate plus your target intensity multiplied by the difference between maximum and resting heart rate:
Target HR = resting HR + (intensity x (maximum HR - resting HR))
Run a quick example:
- Resting heart rate: 60 bpm
- Maximum heart rate: 180 bpm
- Heart rate reserve: 180 minus 60, which is 120 bpm
- At 50% reserve: 60 + (0.50 x 120), which is 120 bpm
- At 60% reserve: 60 + (0.60 x 120), which is 132 bpm
Notice that the target is not calculated from maximum heart rate alone. The resting value changes the result. For casual training, the simple percentage method is often enough. If your resting heart rate sits well away from age-based assumptions, or your goal depends on precision, heart rate reserve is the more honest number.
Training benefits by zone
Zones become useful when they answer a training question. You do not need every zone in every workout. Pick the effort that supports the adaptation you are after, then give your body enough recovery to absorb it.
Zone 1 supports easy movement
Use Zone 1 for active recovery, warm-ups, cool-downs, and low-pressure movement. A relaxed walk raises blood flow without asking much of your muscles or nervous system. It also keeps a habit alive during a tiring week, which is not a wasted session. It is a way to keep moving while lowering the odds that every workout turns into a test.
Zone 2 builds the aerobic foundation
Zone 2 is the sustainable base-building range. Repeated work here supports the mitochondrial and capillary adaptations tied to aerobic endurance, which is why endurance athletes spend so much time at an easy, controlled effort. Beginners can get there with brisk walking. Experienced athletes may need a steady run or ride to reach the same relative demand. The activity changes; the internal effort is the anchor.
Zone 3 develops tempo ability
Zone 3 teaches you to hold a purposeful pace while breathing harder. It improves steady-state conditioning and gets you comfortable with sustained work that feels challenging but controlled. Use it on purpose. When easy sessions creep into Zone 3 and hard sessions never reach a truly hard effort, fatigue piles up without a clear payoff.
Zones 4 and 5 raise the ceiling
Zone 4 is the main home for threshold work. It trains you to sustain a demanding effort and manage the discomfort that shows up before an all-out pace. Short intervals can be effective, and they are costly, so newer exercisers usually need less of this work while experienced athletes place it carefully inside a broader plan.
Why your zones are not as fixed as they look
A zone chart can look exact while missing how your body actually responds. Fixed percentages built on an estimated maximum can drop your aerobic threshold in the wrong range, because two people with similar demographics can react very differently to the same workload. Individual variation in fixed heart-rate percentages is large enough that a copied chart will misfit plenty of people.
Your heart rate also drifts with the day. Heat, stress, fatigue, dehydration, and illness can push it higher at a pace that usually feels easy. A run that sits comfortably in your aerobic range on a cool, rested morning can feel much harder after bad sleep in the heat.
Let effort check the number
Heart rate is not a speedometer. It reflects temperature, recovery, terrain, and stress, so your watch can show a higher zone even as your pace slows. Use conversation and breathing as a second opinion. If the device says easy but you cannot speak comfortably, the reading may be lagging or your zone settings may be off. If it says hard while you feel relaxed, check the sensor and the calculation before you rebuild the whole workout.
Recheck instead of obsessing
Your response to a familiar workload shifts as fitness improves, and accumulated fatigue can shift it the other way. Compare similar sessions in similar conditions and look for patterns rather than reacting to one odd reading. Heart rate is best used as a flexible guide that you adjust to the day, then update when repeated sessions show a consistent mismatch.
Common mistakes when reading heart rate
A watch can show a tidy zone number while the underlying reading is a mess. Most errors trace back to setup, sensor limits, or treating an estimate as a personal fact.
The practical trouble spots
- A loose optical sensor. If the watch shifts, the reading can jump or lag. Wear it snug and place it consistently.
- Skin and wrist interference. Fit, movement, tattoos, and individual skin can affect green-light optical readings. If an interval spits out an implausible number, compare it with your breathing and effort.
- Inconsistent chest-strap use. A chest strap and a wrist device record different streams. Switching between them without noticing makes similar workouts look inconsistent.
- An estimated maximum treated as fact. Age-based math gives you a framework, not a lab-measured limit. A neat percentage cannot remove that uncertainty.
- One rough baseline morning. Sleep, stress, illness, and fatigue move resting heart rate. A single unusual reading is not a reason to rebuild your plan.
A simple check helps. Confirm the fit, note which sensor you used, and compare the reading with how the effort felt. If the mismatch repeats across similar sessions, review your zone settings before you blame a single workout.
How platforms differ
Apple Watch stores heart rate and workout data in Apple Health, which can also take in data from many other apps. Fitbit and Garmin show workout zones, and Garmin adds running dynamics. WHOOP frames training through strain and recovery, Oura leans on readiness, Strava focuses on activity analysis, and Polar has centered heart rate training for years. These tools measure the same body signal and present it in different ways. Some rely on an estimated maximum or simplified bands unless you enter more personal settings. Pick the platform you will wear correctly and check consistently. What the number means, and where it came from, matters more than the brand on the strap.
Sample workouts in each zone
A zone gets easier to use once it has a spot on your calendar. These are templates, not tests. Keep the target relative to your own settings, and adjust duration or recovery when your background differs.
Zone 1 recovery walk
Take an easy walk that keeps your breathing relaxed, stay in Zone 1, and finish while you still feel fresh. A newer exerciser might pick a short, flat route. Someone with more training history could go longer or tack it onto an easy day. The point is circulation and movement, not fatigue.
Zone 2 conversational session
Plan a 60 to 90 minute walk, ride, or run at conversational effort. You should be able to speak in full sentences while staying inside your Zone 2 range. Beginners can shorten the time and add walk breaks. Trained athletes can work toward the longer end as long as the effort stays controlled. Watch for heart rate drift: if the same pace slowly demands a higher heart rate, heat, hills, fatigue, or hydration may be at work, so slow down enough to hold the intended effort rather than forcing the pace. Zone 3 steady tempo
Choose a steady run or ride where breathing is clearly stronger but still manageable. Hold the effort for a sustained block instead of chasing a specific pace. Newer athletes can use shorter blocks with easy movement between them. More experienced athletes can extend the tempo while watching for drift into a harder zone. If your form falls apart, shorten the block or recover.
Zone 4 threshold blocks
Try four 8-minute threshold blocks with easy movement between efforts. Aim for controlled hard work, not a sprint. You should finish each block knowing you could keep going briefly, but not forever. Shorten the blocks or ease the incline if the effort gets excessive. Recovery between reps decides whether the later blocks stay useful.
Zone 5 short intervals
Use short, hard intervals with generous recovery. A hill sprint, a fast cycling effort, or a running interval works when you are warmed up and the hard portions stay brief. Beginners should start conservatively and allow full recovery. Heart rate lags during very short intervals, so perceived effort and movement quality matter more than forcing the display to reach a particular number.
Across all of these, the number is a guide rather than a verdict. If your heart rate stays unusually high, your pace drops, or recovery feels poor, lower the target and write down what happened. When you switch devices, check whether the new platform uses the same maximum or resting heart rate settings, because a workout can look like it changed only because the zone boundaries did.
